What to eat when perimenopause is wrecking your sleep
Magnesium, tryptophan-rich foods, carbohydrate timing, omega-3, and phytoestrogens for sleep quality.

Sleep is the amplifier
Bad sleep makes every other perimenopause symptom worse. A 2023 review found just over 51% of postmenopausal women experience sleep disorders. The disruption starts in perimenopause.
Priority nutrients
Magnesium glycinate (3-4/5) — The clearest nutritional intervention. 200-400mg taken 1-2 hours before bed.
Tryptophan-rich foods (2/5) — Precursor to serotonin and melatonin. Turkey, chicken, dairy, eggs, pumpkin seeds.
Carbohydrates at dinner (2/5) — Moderate complex carbs support tryptophan transport. Include wholegrain rice, sweet potato, or legumes at dinner.
Omega-3 (2-3/5) — A 2023 review found associations with sleep quality improvements. 1,000-2,000mg EPA+DHA at dinner.
What to eat in the evening
For better sleep: Complex carbohydrates, a tryptophan source, magnesium glycinate before bed, consistent meal timing.
Avoid: Caffeine after 2pm, alcohol, large high-fat meals in the final hour before bed.
A note on night sweats
Night sweats are vasomotor symptoms driven by oestrogen decline. Nutrition cannot reliably resolve them. The interventions with the best evidence are HRT, and to a lesser degree, soy isoflavones and CBT-M.
